40lb dumbbell russian twist x 30
45lb plate figure 8s x 15
5lb dumbbell swimmers (a steve maxwell exercise) x 30
swiss ball situps x 30
chinnies x 30
ab wheel x 15
then 3x3min rounds of padwork
some endurance punching and kicking drills
-50 continuous straight punches
-50 continuous hooks
-50 continuous uppercuts
-50 round kicks left/50 right
then skip knees on the bag 50 at a time, until time ran out for training.

Saturday was:
15 mins of skipping rope
guard sweeps against striking
6x3min rounds
rotating people out into light sparring.
3x3min rounds of floorbag work.
Finish with a round of 24s

saw trainer guy for the first session of 2010
did rounds of kickboxing stuff, squats, pushups, ab stuff
talked about goals, theory, all that jazz
Run for 3.5 Km
1 minute sprints on the threadmill with 45 seconds recovery at a walk and sprint again for total distance of 1.5 Km
5 Km on the hand cycle starting at level 6 and working down a level each Km until level 3 then finished at that level increasing the RPMs as the level drops and finishing with a "sprint" on the last 0.5 Km.
These are done right after each other with just a 15 second break in between each exercise and 1 minute break before repeating 3 times making 4 rounds in total
25x stability ball rollout
25x normal situps
half situps with punch twisting to sides increasing in punch number by 2 up to 20 and back down to 2.
25x leg ups or rises (or whatever you call them when you lie on your back and bring both legs up and down without touching the floor)
25x Jackknives
10x 60Kg benchpress x 2 (warm up)
10x 70 Kg benchpress x 4 (down slow and explode up)
10x 26Kg flat dumbell chest press, twisting dumbells from outwards from side of chest x2
10x 30Kg flat dumbell chest press, twisting dumbells from outwards from side of chest x4
10x 24 Kg incline dumbell chest presss x4
10x 30Kg decline dumbell chest press x4
100x flat fast benchpress with the bar alone to finish.

managed to scrape about 15 seconds off my previous time. yay!
500 knees on heavybag
3x3 min rounds of defensive drilling (we call it wall drill) - put your back on the wall, can't come forward, can't slide far to the sides, emphasizes head movement and good hand positioning.
another round of 24s. this time:
- squats - squat jumps - lunges - split jumps
